Start with an activation warmup leading into a four round conditioning workout with some built in recovery/rest stops. Followed by a slightly aggressive stretch down.
4 minutes work followed by 1 minute rest x 4 cycles, as many reps as possible of
21 Pause goblet squat
15 Handstand pushup
9 Calories on Concept2 rower
Stretch tip: Fascia stretch/release in your warmup. Muscle stretching and deep tissue work after the workout. Do not attempt to aggressively stretch/lengthen muscles when you are cold. You’ll go backwards. Years of intense martial arts training taught me this.
